December 5th, 2013: Warm Up- 3x50m banded partner run (rotate with partner, each partner goes 3 times) 5x 5 sec down, 5 sec up Pullups/Ring Rows 5x slow as possible up and down strict TTR *Rest as needed between 5-10 Run Drills Strength/Skill- 2x800m run (Time Trial) 1:1 rest ratio *these are TTs and are meant to be all out efforts WOD- -1 Ring Complex: (2 banded hip pop Muscle Up 2 Ring Dips 3 Supine Ring rows 4 Toes to Rings or ring based K2E) -100m MB Bear Hug carry 13 AMRAP *All those who can do Muscle Ups do so in place of the banded hip pops
